Why magnesium is relevant to sleep at all
Magnesium is a cofactor in hundreds of enzymatic reactions, but the sleep-relevant ones are fairly specific. It binds to GABA receptors, supporting the brain's main inhibitory signalling. It regulates NMDA receptor activity, damping excitatory signalling. And it is involved in the enzymatic conversion that produces melatonin.
It also matters that shortfall is genuinely common. Dietary surveys in the US and Europe consistently find a substantial proportion of adults below recommended intake, with older adults and women more affected. So supplementing often corrects an actual deficit rather than adding a drug-like effect — which is also why results vary so much between people.
The forms, ranked for this purpose
Glycinate (bisglycinate)
Magnesium bound to glycine. Well absorbed, minimal digestive effect, and glycine itself has mild sleep-supporting properties through its effect on core temperature. This is the default choice for sleep and the one most worth paying slightly more for.
Threonate
Developed for its ability to cross the blood-brain barrier more readily. Genuinely interesting, but the research base is thin and it is expensive. Elemental magnesium content per capsule is also low, so you take more capsules for the same dose. Reasonable if cognitive effects interest you; not necessary for sleep alone.
Citrate
Decent absorption, considerably cheaper. The catch is a reliable laxative effect at higher doses — it is literally used as a bowel preparation. Fine at lower doses if it suits you, and some people find that side effect useful. Others find it wakes them at 5am.
Malate
Well absorbed, often marketed for energy and muscle discomfort. A sensible option if you want one product doing double duty, though it is slightly more stimulating for some people, so take it earlier.
Oxide
The one to avoid for this purpose. Absorption is poor — commonly cited around 4% versus roughly 25–40% for glycinate. It is cheap, which is why it dominates supermarket shelves, and the label may show an impressive milligram figure that has little relationship to what reaches your bloodstream.
Reading the label properly
The number on the front is often the weight of the magnesium compound, not the elemental magnesium in it. Magnesium glycinate is only about 14% elemental magnesium by weight, so a "1000 mg magnesium glycinate" capsule may deliver around 140 mg of usable magnesium.
Look for the phrase elemental magnesium in the supplement facts panel. If a product will not tell you, that is informative in itself.
Dose and timing
Studies on sleep have generally used 200–350 mg of elemental magnesium taken 30 to 60 minutes before bed. Starting at the lower end and increasing after a week or two is sensible — it lets you find your tolerance rather than discovering it abruptly.
The tolerable upper intake level for supplemental magnesium in adults is 350 mg per day, which is set on the basis of digestive effects rather than serious toxicity. Food sources do not count toward that limit.
Who should be careful
Magnesium is cleared by the kidneys, so anyone with reduced kidney function should not supplement without medical advice — this is the one genuinely important caution. Magnesium also interacts with several medications, including some antibiotics, bisphosphonates and thyroid hormone replacement, where it can impair absorption if taken at the same time. Separating doses by a few hours usually resolves that, but it is worth checking with a pharmacist rather than assuming.
Realistic expectations
If you are deficient, correcting it can make a noticeable difference. If you are not, the effect is likely to be subtle at best. Magnesium is not a sedative and will not overcome a body clock that has drifted, an evening drinking habit, or untreated sleep apnoea.
Give it three to four weeks. And if you would rather get there through food, the good sources are pumpkin seeds, almonds, spinach, black beans, and dark chocolate — the last of which is the only supplement recommendation anyone enjoys receiving.
